Chameleon Update Bios From 1.8 To.....

I have modded my Xbox half a year ago with a Chameleon (Cromwell 1.8 bios?) and used Evox as my dashboard. I have never flashed my bios, and now i want to do so. I am really new in this so can anyone please inform me how to do this step by step. Where can i get a good bios, which bios should i use, can i just ftp it over my old bios (how?) or do i need to make a CD? As you can see i am a real newbee....
